Aim to eat roughly 250 to 500 extra calories per day. To make sure that any weight gained is from muscle, Fitzgerald recommends that the bulk of those calories come from protein. People eat way too many carbs and keep their glycogen levels full for too long. They are always turning sugar into fat because they are always eating carbs. The body wants fats to make fat, not carbs. The body doesn’t even like storing carbs as fat, that’s because we have fat to do that. It’s less stressful to store fat as fat rather carbs as fat. People are stressing themselves out by always eating carbs which always keep their glycogen levels full. They need to carb cycle so that they aren’t gaining fat from BOTH fats and carbs. This is how combining fats and carbs in a meal CAN lead to more fat, only if glycogen is full.

In addition to the proper amount of sleep, do not overdo your training regimen. While you might be tempted to think that "more is better," in fact the opposite is true. You can reach a point known as "over-training", in which you'll lose the ability to "pump" (engorge the muscles with oxygen-rich blood) your muscles, and this can even lead to muscle wasting—exactly the opposite of what you are trying to achieve. Here are some symptoms to be aware of if you think you may be falling into the over-training zone:

Want to get strong, but don’t have time for a gym? Strength training is key for increasing flexibility, reducing injury risk and maintaining an overall healthy body. The best part is that it doesn’t have to take long. Here we’ll teach you a simple nine-minute-long strength training program that you can complete in your own home. All you need is a set of dumbbells (or another type of weight), a clock and the goal of building a stronger body.
To begin, place the top of one foot on a weight bench (or a chair) and step forward with the other foot out in front of you, similar to a lunge position. Make sure that the front foot is positioned at least at shoulder width and it is far enough away from your body that your knee will not come over your toes when you perform the squat. Put your hands in front of your body (or overhead to make it harder). Perform a “single leg squat” by bending the front leg. The knee of the leg that is up on the bench will go towards the floor. Get it as close to the floor as you can. Do not let the heel of the front foot come up off of the floor. Keeping your heel down will ensure that you engage your glutes and hamstrings in this exercise. You should feel the tension in the hip flexor of the leg that is on the bench when you perform this exercise (you will also feel the muscles of the front leg working). It is important to keep your torso upright throughout the full range of motion. As you go down into the squat, the hip of the back leg is going into extension, which will stretch the hip flexor as well as strengthen it as it stabilizes the hip throughout the range of motion.
Even if you have a schedule that allows for a 5-day workout split, many people (I’d even call it the majority) simply don’t have the recovery capacity needed to make that work. This could be due to genetics, age, injury history, various lifestyle factors (sleep, stress, etc.) and more. In these cases, better results would be seen with 3-4 workouts per week instead.
Adequate hydration is essential to muscle building, yet few people get enough water, even without daily exercise. So in addition to the daily 8 to 10 glasses of water recommended by the Dietary Guidelines for Americans, Karas suggests an additional 12 to 16 ounces before working out. He then recommends another 8 to 10 ounces for every 15 minutes of vigorous exercise.
The first thing you need is a weight training program that signals the muscle building process to begin. Research has shown that a well designed program will generate this “signal” via a combination of progressive tension overload (as in, getting stronger over time), metabolic stress (as in, fatiguing the muscle and getting “the pump”), and muscular damage (as in, actual damage to the muscle tissue itself).
Reaching failure matters because tension matters. Failure is when the muscle cannot generate anymore force. Which means one applied (worked out) enough tension through the muscle to just want to give up. And guess what? Carrying groceries can do this for some. Why? We are all at different strength levels. So don’t worry about other people and what they can or cannot lift. I say this because FAILURE can be achieved with either light weights or heavy weights.

An upper/lower split can last you forever. A lot of massive, strong powerlifters stick with that throughout their entire lifting careers. However, if you’re older and/or have some trouble recovering, you may prefer a push/pull/legs split that has you training everything directly once per week. Drink plenty of water throughout the day, especially in the hours leading up to your workout. This can help you feel full and reduce hunger pangs. During training, drink about 8 ounces every 15-20 minutes, more when it's hot and humid. The reason is simple: Your performance quickly begins to suffer when the body is dehydrated just 1%-–2%. And if you wait till you feel thirsty, you've waited too long. A flavorful, low-calorie sports drink is a great way to hydrate. Try drinking fluids stored at cooler temperatures; studies show that people consume more when the liquid is colder.
