How to do it: Start by stepping forward into a lunge with your left foot. Place your right forearm to the ground and your left elbow to the inside of your left foot, and hold the stretch for two seconds. Then place your left hand outside of your foot and push your hips up, pointing your front toes up. Return to standing position and repeat by stepping out with your right foot. Continue alternating sides.

How do I know if my weights are heavy enough? Check your form. This workout involves many repetitions of the same exercise and you will know you are using the correct weight if your form stays consistent between the first part of a repetition set and the end. For example, a row from plank should look the same on repetition number 10 as it does in repetition number two, even if the effort is much greater. If your form is wobbly by the end, drop down the weight amount until you’re able to find consistency. Don’t forget that working with weights is not an all-or-nothing proposition. Several muscles cross the front of the hip and create hip flexion, pulling the thigh and trunk toward each other, but probably the most important is the iliopsoas. It is actually composed of two muscles, the iliacus and the psoas, which lie deep in the back of the abdomen. If you looked at the front of a body with the internal organs removed, you would see the psoas lying alongside the spine, attached to the sides of the lumbar vertebrae. The iliacus originates on the inner bowl of the pelvis. Both muscles cross the floor of the pelvis, emerge at the outer edges of the pubic bones, and finally insert on the inner upper femur (thighbone). Because the muscles are buried so deep, we can't see or touch them, so it's easy to understand why there is much confusion about their location and action.

But as I said earlier, the amount of protein you eat is a secondary concern. Quality comes first, so think "what" before "how much." For me, the "what" is lean and not fried. If you adhere to eating lean, non-fried sources of protein, you maximize your chances of gaining maximum amounts of muscle with minimal increases in body fat. My favorite sources of lean protein are standard: egg whites, chicken breast, 98 percent or leaner ground beef, turkey, fish, and quality protein supplements like Lean Pro8.

I HATE that the resistance training community can be so tribal. I have been preaching to bodybuilders for years about the benefits of powerlifting, or Olympic lifting or kettlebells or even Crossfit style conditioning and many have been receptive. Learn from each other and achieve levels of fitness you simply could not have otherwise. Don’t brush off bodybuilding wisdom…it could be the missing factor in your program.

A great analogy that I like is that the balance between training and recovery is like digging a hole. Each time you lift, you dig yourself deeper and make it harder to climb out of the hole. To get back out again, you have to fill in the hole to return to ground level, and the only way to fill it is with food and rest. If you overdo it in the gym by pushing too hard, you won’t be able to train as often or at a high capacity. Eventually, you’ll get injured.
“Exercises such as single leg squats, regular squats, deadlifts, monster walks, side laying leg lifts, step-ups and reverse planks are some of the exercises that can strengthen the muscles," says Schulz. "You can also try a challenging lunge circuit, split squats, and deadlifts for some major toning." But muscle can’t turn into fat, just like mud can’t turn into gold. If you quit lifting, your muscles mass will decrease over time because there’s no training to stimulate your body to keep it. And your body-fat level will increase if you don’t start eating less (since you burn less). The obvious solution when you stop lifting is to also stop eating so much.
Of the three, protein will of course play the most important role in the muscle building process (like calories, it’s one our required “supplies”), although fat and carbs will still be important for other reasons which range from optimizing hormone production (e.g. testosterone, the muscle building hormone) to enhancing training performance and recovery.
While it'’s okay to chow down on the occasional fast-food choice for convenience, a mass-gain program isn'’t an excuse to gorge on pizza and chocolate sundaes. “"Rebuilding muscle tissue broken down by training requires energy -— in other words, calories,"” says bodybuilding nutritional guru Chris Aceto. "“But many people, including many nutritionists, overestimate the energy needs for gaining mass, encouraging extreme high-calorie intakes. This often leads to an increase in bodyfat, making you bigger, for sure, but also leaving you fat." In general, aim for 300-500 more calories every day than your body burns through exercise and normal functioning (multiply bodyweight by 17). And that'’s divided among six meals a day.
(2) Carbohydrates- I use this to refill my liver and muscle glycogen. Not that I’m “dry empty”, but because I train and training for muscle growth uses mainly glucose for energy. Carbs are the best source for glucose. Study carbs deeper and you will notice different level rates of digestion, which means….carbs themselves have their own “timing”, but at the end of the day all carbs (complex or simple) become GLUCOSE. I consciously consume carbs before training because it helps, if I sense I don’t need them, then I will skip carbs because I am “filled up” enough. But, post workout, I FOR SURE, consciously consume as many carbs as I can to make sure I “refill” my glycogen levels via liver and muscle. The body can only store a certain amount of carbs before they body stores them as fat, so I usually eat up to that amount and continue with fats and protein to hit my surplus. With all this said…I am “timing” carbohydrates (a nutrient), which makes all this “nutrient timing”.
How to do it: Stand tall with a dumbbell in each hand, arms to your sides. Put some slack in your knees so they’re in a neutral position, slightly bent. Extend one leg back; this non-weight-bearing leg should extend straight back until it’s parallel to the floor, while your planted leg remains engaged and planted firmly to the floor. Your weight-bearing knee should be neutral to just slightly bent to avoid hyperextension. Sink your arms toward the floor when you draw your elevated leg back, moving with the flow of gravity. Use your glutes to pull yourself back to the upright position.
When it comes to training, I prefer to stick with the basics. People think they need 10 different exercises to fashion a fine pair of cheeks, but that's not what it takes. When it comes to toning your glutes, you only need two things: drive and dedication—and I mean real dedication. You must train your glutes hard and diligently to get a great response. If you stop every time it gets difficult or whenever it burns, you're not going to get anywhere.
I’m going to cover this in detail in a bit, but for right now, just know this: it’s VERY possible (and common) to gain weight fast in the hopes of gaining muscle fast. The problem, however, is that the majority of the “weight” a person in this scenario will end up gaining will be body fat rather than muscle mass. This is something that needs to be avoided at all costs, and I’ll show you how a little later.
Most folks work a 9 to 5 position but if you’re not in the corporate world yet then odds are you’re a student with classes scattered throughout the day and it takes up the vast portion of your free time. That being said, you’re likely going to have to work out in the morning or the evening in order to fit in your session amidst the hectic commitments in your everyday life. Here are a few things to consider in regards to each time period:
(6) “Needs to go somewhere” This is where I explain the end of point 3. Insulin is not a fat storage hormone. Insulin simply transports, nutrients, into cells for energy and then stores the nutrients. Protein is not stored, they are recycled, this is why it’s wise to be consistent with protein. Fats are stored as fat. Carbs are stored as glycogen. IF GLYCOGEN is full then insulin will transport the excess glucose to body fat as the glucose needs to go somewhere. It’s not just gonna sit in the blood. If so, this calls for chaos. People that are insulin resistant usually have this chaotic issue.

Learning to activate your glutes is important so that you can strengthen them. Strong glute muscles are extremely important as these muscles can have a major impact on your overall body strength; your glutes support your core, help to support a range of exercises and compound movements, as well as help avoid muscle imbalances which can lead to decreased mobility. 
On harder training days, I consume upward of 500 g of carbs. It all comes down to finding the amount of carbs your body can actually utilize and consuming them strategically, rather than letting cravings or social situations determine it for you. Out-of-control carb intake leads to unwanted spikes in insulin, which lead to fat gain. It's that simple. 

As you've probably heard from any muscle-bound behemoth you've ever encountered, protein is the key to building muscle. Just because the shake-pounding meathead has become a trope, however, doesn't mean they're wrong; protein really is the fuel your muscles need to grow. That's real capital-S Science, not just bro-science manufactured by supplements companies.
Carbohydrates give my working muscles the energy to do their job. Without them, I would feel tired, and my gym sessions would definitely struggle as a result. Just like I approach my protein intake as a way to repair my muscles after training, I aim for the carb "sweet spot" where I can maximize energy and glycogen replenishment. And just like with protein, quality is crucial. My carbs come from high-fiber, high-nutrient foods. I include plenty of sweet potatoes, oatmeal, and brown rice, among others.

(1) Body Fat is fat. You know how foods contain fat? Well, that fat when digested, {whatever fats not used for energy}, will get stored as body fat. Each macronutrient has a place to be stored. Fat (macronutrient) gets stored in our fat cells. They match. For anyone to say something otherwise is very misunderstood. People assume carbs equal fat right away.
How to do it: Balance on your right foot, keeping your midsection tight and shoulders back and down. Bend at the waist with both of your hands out to the sides and extend your left leg back as you fire the left glute. Your shoulder and heel should move together, forming a straight line. Return to starting position and switch legs, performing a set of 10 on each leg.

“Imagine you've fasted for over eight hours,” he says. “At breakfast, you're firing your metabolism off really high. If you don't eat for another five hours, your metabolism starts to slow right down and you have to try and kickstart it again with your next meal. If you eat every two and a half to three hours, it's like chucking a log on a burning fire.”
It has been argued that purposely overtraining for a brief period can be beneficial. One article published by Muscle & Fitness magazine stated that you can "Overtrain for Big Gains". It suggested that if one is planning a restful holiday and does not wish to inhibit their bodybuilding lifestyle too much, they should overtrain before taking the holiday, so the body can recuperate and grow during the prolonged rest period. Overtraining can be used advantageously, as when a bodybuilder is purposely overtrained for a brief period of time to super compensate during a regeneration phase. These are known as "shock micro-cycles" and were a key training technique used by Soviet athletes.[53]
